Frequently asked questions
Everything people ask about the Norwegian 4×4 protocol and Crescendo — answered straight, with deeper dives in our Norwegian 4×4 guides.
What is the Norwegian 4x4 workout?
The Norwegian 4×4 is a high-intensity interval protocol from NTNU in Norway: four 4-minute work intervals at 85–95% of your maximum heart rate, each followed by 3 minutes of easy recovery, plus a warm-up and cool-down — about 40 minutes total. It is the most-studied HIIT protocol for improving VO₂ max, with research showing gains of roughly 7–10% in eight weeks.
Is the Norwegian 4x4 suitable for beginners?
The full protocol is not a beginner workout — 16 minutes near maximal heart rate assumes an aerobic base. But its structure scales down beautifully: start with 1-minute work intervals, and build length and count over six to ten weeks. Crescendo 4×4 exists precisely for this — a progressive couch-to-4×4 on-ramp that no other 4×4 resource offers.
What heart rate should 4x4 intervals be at?
Work intervals target 85–95% of your maximum heart rate, reaching the top half of that range by each interval’s end; recoveries sit around 60–70%. Estimate your max with the Tanaka formula (208 − 0.7 × age) rather than 220-minus-age — or use a genuinely measured max if you have one.
How often should I do Norwegian 4x4 workouts?
Twice a week, at least 48 hours apart, for eight weeks — that is the researched dose behind the famous VO₂ max results. More hard sessions is not better: the adaptations happen during recovery, and a third or fourth weekly 4×4 typically degrades quality before it adds fitness. Spend extra energy on easy aerobic work instead.
Can I do the Norwegian 4x4 on a treadmill, bike, or rower?
Yes — the protocol is modality-agnostic. Running, cycling, rowing, uphill walking, elliptical, and ski erg all work; what matters is a rhythmic, large-muscle effort you can hold steadily for 4 minutes at 85–95% of max heart rate. Pick whichever your joints tolerate best twice a week.
Does Crescendo 4x4 work with a locked screen and music?
Yes. Every session is voice-coached — interval starts, halfway calls, recoveries, and countdowns — and the cues keep firing with your iPhone locked in a pocket or armband. Your music ducks briefly under each cue and comes right back; it never stops.
Does Crescendo 4x4 work with Apple Watch and Apple Health?
Yes, optionally. You can send your current on-ramp level to a paired Apple Watch as a native workout with your personal heart-rate range alerts on the work intervals, and completed phone sessions can be written to Apple Health. Both are opt-in — the app is fully usable with neither.
Do I need a heart rate monitor for the 4x4?
It helps a lot, but you can start without one. The zone has a reliable feel: during work intervals you should manage short phrases, not sentences (the talk test), and recover to comfortable speech within the 3-minute easy phases. Crescendo 4×4 computes your personal bpm corridor either way, so a monitor or Apple Watch slots in whenever you add one.
