Norwegian 4×4 Heart Rate Zones: Finding Your 85–95% and Staying In It

The Norwegian 4×4’s entire effect hangs on one number: work intervals at 85–95% of your maximum heart rate, reaching the top half of that range by each interval’s end. Too low and you’ve done a pleasant tempo run that won’t move VO₂ max much; chasing too high too early and interval four never happens. So the two practical questions are: what’s my max? and how do I stay in the zone without staring at a screen mid-interval?

Step 1: Estimate your maximum heart rate

Forget “220 minus age.” It’s the formula everyone knows and the one with the worst error bars — it systematically underestimates for older adults and was never derived carefully in the first place.

The better-validated estimate is the Tanaka formula:

Max HR ≈ 208 − (0.7 × age)

For a 40-year-old: 208 − 28 = 180 bpm (220-minus-age would say 180 too at this age — the formulas diverge as you get older: at 60, Tanaka gives 166 vs 160). It’s still an estimate with individual spread of ±10 bpm, but it’s the right default, and it’s what cardio research programs typically use when they can’t run a lab test.

If you’ve seen a measured max — a genuine all-out finish in a race with a chest strap, or a lab test — trust that number over any formula.

Step 2: Compute your zones

With max HR in hand, the 4×4’s numbers for a 40-year-old (max ≈ 180):

Two calibration notes that save a lot of confusion:

  • Heart rate lags effort. In a 4-minute work interval, expect the first 60–90 seconds below zone while your heart catches up to your legs. Don’t surge to force the number — hold the effort steady and let HR climb into the zone by the interval’s midpoint.
  • The zone is a corridor, not a ceiling to hug. Aim for the low end (85–88%) on interval one; drift toward 90–95% across intervals three and four is natural and correct.

Step 3: Know what it feels like (the talk test)

Monitors fail, wrists misread, and beginners’ zones need sanity checks. In the work zone you should be able to force out short phrases, not sentences — two to four words between breaths. If you can chat, you’re under it. If you can’t speak at all and your form is dissolving, you’ve overshot into sprint territory the interval can’t sustain.

Recovery is the opposite: easy movement where full sentences return by the end of the three minutes.

Step 4: Solve the mid-interval feedback problem

Here’s the practical failure mode: the zone only matters during the work, which is exactly when checking a screen is most disruptive — mid-stride, breathing hard, phone strapped away or screen locked. Effort perception drifts precisely when fatigue builds, so unmonitored intervals sag in the direction of comfortable.

Common heart-rate mistakes in the 4×4

  • Using someone else’s zones. A chart’s “150 bpm” belongs to nobody. Two training partners of the same age can have genuinely different maxes.
  • Panicking at the first interval’s low readings. That’s lag, not laziness — judge the interval by its back half.
  • Treating 95% as the target. 95% is the top of the corridor. Living there from interval one is how interval four dies.
  • Ignoring the drift. Same pace, rising heart rate across intervals is normal (cardiac drift). Hold effort and let the number drift within the corridor rather than slowing to pin an exact bpm.

The bottom line

Estimate max HR with Tanaka (208 − 0.7 × age) unless you own a measured number, work in the 85–95% corridor reaching the top half late in each interval, verify with the talk test, and get your feedback by ear instead of by screen.
