The Norwegian 4×4 Protocol, Explained: The Most Studied Workout for VO₂ Max

The Norwegian 4×4 is a high-intensity interval protocol with an unusual distinction: it’s arguably the most-researched cardio workout in existence. Developed and studied at the Norwegian University of Science and Technology (NTNU) in Trondheim, it has repeatedly shown VO₂ max improvements of roughly 7–10% in about eight weeks — in beginners, athletes, cardiac-rehab patients, and everyone between. VO₂ max, your body’s maximum oxygen uptake, is one of the strongest single predictors of long-term health and all-cause mortality we can train.

The protocol itself is disarmingly simple. Doing it right is another matter — and that’s mostly about intensity control.

The session, minute by minute

One Norwegian 4×4 session takes about 40 minutes:

  1. Warm-up — 10 minutes easy, building gradually.
  2. Work interval — 4 minutes at 85–95% of your maximum heart rate. Hard but sustainable: you should be too breathless for sentences, but able to finish all four intervals.
  3. Active recovery — 3 minutes of easy movement (slow jog, easy spin) — not standing still; gentle movement clears the burn faster and keeps the heart primed.
  4. Repeat until you’ve done four work intervals. The final interval has no recovery after it —
  5. Cool-down — a few minutes easy.

The modality doesn’t matter much: running, cycling, rowing, uphill walking, elliptical, ski erg. What matters is that it’s rhythmic, uses large muscle groups, and lets you hold a steady hard effort for four minutes.

Why 4 minutes — and why 90%?

The magic variable is time near VO₂ max. Oxygen uptake takes a minute or two to climb once you go hard; four-minute intervals mean each one banks two-plus minutes near your ceiling, and four of them accumulate more quality time than shorter sprints or a single longer effort could. The 3-minute recovery is calibrated to let you repeat that effort four times — long enough to recover, short enough that oxygen uptake stays elevated.

Intensity is where most self-coached attempts fail, in both directions: go at 100% and you blow up by interval three; settle at a comfortable 80% and you’ve done a decent tempo workout that isn’t the protocol. The research intensity is 90–95% of max HR by the end of each work interval (85%+ throughout counts — heart rate needs the first minute or two to climb). What the research actually promises

Across the NTNU line of studies and successors: VO₂ max gains of 7–10% in 8 weeks with two sessions per week, improved stroke volume (the heart literally pumps more per beat), better blood pressure and insulin sensitivity, and — notably — results in older and less-fit participants, not just athletes. The honest prerequisite

Here’s what the protocol pages rarely say plainly: the full 4×4 assumes a base. If you can’t currently sustain 30 minutes of continuous easy cardio, jumping straight into 16 minutes at 90% of max HR is a recipe for misery, abandoned programs, or worse. That’s not a reason to skip the 4×4 — it’s a reason to ramp into it: start with one or two short work intervals and build the interval count and length over weeks.
